Free 5K training plan to run under 25 minutes

A free 8-week plan to run 5 km in under 25 minutes: paces, intervals, strides, long run and tapering, 4 days a week.

Going down 25 minutes in 5K means running at 5:00 min/km on average. This free 8 week plan, with 4 days a week, is designed for runners who already finish a 5K and want to do it faster. Key sessions are fully explained in key trainings for 5K and 10K.

Rapid response: To get off 25 minutes in 5K, train 4 days a week: a day of series at a rate of 5:00 min/km or something faster, a day of controlled pace, a smooth long spin and a smooth shoot. Most of the volume at low intensity (Seiler, 2010). Last week, less volume and some pace.

Is this plan for you?

  • You run 5 km in a row and your mark is about 25 minutes (for example, between 26 and 28 minutes).
  • You can train 4 days a week, about 30-60 minutes per session.
  • You have no injuries or pains that get worse when you run.

If you're away from that time, start with an intermediate target. Apply the same plan with your real pace.

Soft paces are not fixed by clock but by sensations or by heart rate zones: calculate your areas. If you know your VAMUse it to tune the series.

Each series or pace session starts with 15 minutes smooth and some progressive, and ends with 10 minutes jogging. Leave at least one easy day or rest between two quality sessions.

Keys to the plan

  • The objective pace is trained in parts: You start with short series a little faster and extend up to 1000 m at 5:00 min/km.
  • The base is still soft: In endurance athletes, most of the volume is done at low intensity (Seiler, 2010), and the performance of fondistas is associated with the smooth running volume and short series and controlled pace (Casado et al., 2021).
  • Force two days a week: improves the race economy in bottom runners (Blagrove et al., 2018). Look at the program in strength for runners.
  • Short stitching: in the last week lowers the volume and maintain some intensity (Bosquet et al., 2007).

How to Run the Race Day

  1. Heat 10-15 gentle minutes and make 3-4 progressives.
  2. Leave at 5:00 min/km, without letting go in the first kilometer.
  3. From kilometer 2 to 4, keep up. It's the hardest part.
  4. At the last kilometer, press if you have any energy left.

What a Coach Says

"To get off a 5K mark you don't need to crush yourself. What works most for me is to repeat the objective pace in short series until it becomes familiar." — Marc Bañuls, coach with more than 15 years of experience

Frequently Asked Questions

At what rate do you have to run for 25 minutes in 5K?

At 5:00 min/km average. It is advisable to train slightly faster series to make that pace comfortable on the day of the race.

How many weeks does it take?

If you already run a 5K around that time, 8 weeks with 4 days per week is a reasonable time. If you're further away, put on an intermediate target.

Can I make the plan with 3 days a week?

Yes: Remove the smooth shooting of Day 2 and keep the series, the pace and the long spin.

Do I have to force myself?

It's recommended. Two short sessions per week help the race economy and better tolerate training.
